Whether you’re looking to relieve back pain, build core strength, or open up tight hips, this routine is designed specifically for you. No yoga experience, fancy equipment, or flexibility is required. Just do your best, follow along, and try to stay consistent—aiming for three times per week is a great goal.

As the author of Yoga Fitness for Men and Yoga for Athletes, and the founder of Manful Yoga (which I started back in 2013), I’ve put together what I believe are the absolute best seven yoga poses for guys over 40.

1. Horse Pose (Wide-Legged Squat Variation)

Start with your feet about four feet apart, pointed out at 45 degrees. Sit down into a wide squat, keeping your knees tracking over your middle toes—don’t let them cave in. Reach your tailbone down, squeeze your glutes, and engage your abs to lock in a neutral pelvis. Bring your arms out in front of you, slow down your breathing (in and out through your nose), and sink a little lower with each exhale. You should feel your hips working pretty hard here.

2. High Lunge

Step one foot back into a deep lunge with all ten toes facing forward. Drive your front heel into the ground to engage your front glute, while locking out the back knee to stretch the hip flexors. Lift your ribs up away from your hips, pull your chin toward your throat, and reach your arms overhead. If your shoulders are tight, drop your elbows to shoulder level for “goalpost arms.” Hold, breathe through your nose, and then switch sides.

3. Standing Side Bend

Bring your toes together with your heels an inch apart. Interlace your fingers overhead with index fingers pointing up. Lock out your arms, squeeze your biceps toward your head, and as you exhale, reach up and over to the right while pressing your hips to the left. Inhale to lengthen your body, and exhale to bend a little deeper. This opens up everything from your hip to your shoulder and ribcage while building serious core strength. Repeat on the left side.

4. Boat Pose

Sit with your knees bent and feet flat on the floor, keeping your ankles, knees, and hips parallel. Lift your shins off the ground so they’re parallel to the floor. You can hold the backs of your thighs or place your hands behind you for balance. Keep your chest lifted and avoid rounding your lower back—if you feel this in your lower back, set your feet down and reset. This is an incredible exercise to do before walking, running, or lifting weights to protect your knees and lower back.

5. Cobra Pose

Lie flat on your stomach and extend your legs long, zippering them together from your toes to your inner thighs. Squeeze your glutes, tighten your core, and hug your elbows into your sides. Pull your shoulder blades together and down as you lift your chest slightly off the mat, reaching the crown of your head forward. Focus on breathing into your nose while keeping your entire posterior chain engaged.

6. Dolphin Pose

Place your forearms on the mat parallel to each other at shoulder-width distance. Hug your elbows in toward the center, tuck your toes, and lift into a forearm plank. From there, walk your feet in toward your hands just a bit. Instead of rounding your back, try to arch slightly and lengthen the front of your torso while pressing your heels toward the ground. This delivers a massive stretch to the hamstrings alongside intense shoulder endurance.

7. Reclined Figure Four or Pigeon Pose

Finish with a deep hip opener to reverse the effects of daily sitting.

  • Option 1 (Reclined Figure Four): Lie on your back, cross your right ankle over your left thigh, flex your foot, and pull your left thigh toward your chest.
  • Option 2 (Traditional Pigeon): Start seated cross-legged, leave your right leg forward with the knee outside the hip line, and slide your left leg straight back behind you.

Hold for at least 45 to 60 seconds (or up to 2–3 minutes if it feels good). To build functional flexibility, actively squeeze the glute muscles you are stretching while you breathe through the pose. Repeat on the opposite side.

Tips for Success & Consistency

  • Patience over perfection: If your hips feel like they’re made of metal right now, don’t worry. You might feel like the Tin Man at first, but your body learns quickly. Stick with it for two weeks and you’ll notice real results in your strength, mobility, and confidence.
  • Integrate it anywhere: You don’t need a formal class setting. Do these poses while watching TV, or use them as a dynamic warm-up or cool-down for your regular workouts.
  • Focus on your breath: Slow, controlled breathing in and out of the nose keeps your nervous system calm and helps you sink deeper into tight muscles.
